Most calorie tools answer a question about a person: how much energy does this body use in a day. This one answers a question about a plate: what is actually in the dish you just cooked. The meal calorie calculator above takes each ingredient by weight, applies its per-100-gram composition, and totals the lot — calories, protein, carbohydrate and fat — then divides by however many servings the pan produced.

What This Meal Calorie Calculator Does

Add a row for every ingredient, enter how many grams went in, and give the per-100-gram calories and macronutrients from the packet or a composition database. The tool multiplies each row by its weight, adds the rows together, divides by the serving count, and shows the result four ways: calories per serving, the three macronutrients per serving, the energy density of the finished plate, and each ingredient's share of the total calories as a bar.

The share bars are the part people find most useful, because they answer a question a single total cannot. A dish at 620 calories a serving tells you nothing about what to change. A dish at 620 calories a serving where the oil is contributing 30 percent of them tells you exactly where the lever is.

There is a cooking weight change field because it removes a persistent source of confusion. Rice absorbs water and roughly triples in weight; a chicken breast loses around a quarter of its weight as moisture. Neither changes the calories in the pan by a single unit — energy does not evaporate. What changes is the weight of the finished dish, and therefore the calories per 100 grams. The field adjusts the density figure and leaves the totals alone, which is the arithmetically honest treatment.

How to Use It

  1. Weigh ingredients raw and enter raw per-100-gram figures, or weigh them cooked and enter cooked figures. Never mix the two — it is the single biggest source of error in this calculation.
  2. Add a row per ingredient. Include the oil, the butter, the dressing and the sauce. These are almost always the rows that move the answer.
  3. Take the composition figures from a reliable source — the packet for branded items, a composition database for raw foods.
  4. Set the serving count honestly. The number of servings a recipe claims and the number a pan actually divides into are frequently different.
  5. Check the Atwater line in the subtitle. If the macronutrients disagree badly with the stated calories, one of your rows has a typo.

The Formula and How It Is Calculated

Each ingredient row scales linearly with weight:

Row calories = per-100-g calories × grams ÷ 100

The same scaling applies to protein, carbohydrate and fat. The dish totals are the sums of the rows, and the per-serving figures divide by the serving count. Energy density uses the finished weight after any cooking change:

Finished weight = raw weight × (1 + weight change% ÷ 100)

Energy density = total calories ÷ finished weight × 100

The tool also computes a cross-check from the macronutrients using the Atwater conversion factors — approximately 4 kilocalories per gram of protein and carbohydrate and 9 per gram of fat. Those factors, their derivation and the cases where they are known to be imprecise are set out in the FAO technical report on food energy: methods of analysis and conversion factors. If the Atwater figure and the summed calorie figure differ by more than a few percent, something in your data is wrong — usually a decimal point or a per-serving figure entered where a per-100-gram one belongs.

Work the loaded example. A hundred and fifty grams of raw chicken breast at 165 calories per 100 grams contributes 247.5. A hundred and eighty grams of cooked rice at 130 contributes 234. Ten grams of olive oil at 884 contributes 88.4. A hundred grams of broccoli at 34 contributes 34. The dish totals 603.9 calories, which over two servings is 302 each. The macronutrient totals are 54.2 grams of protein, 57.0 of carbohydrate and 16.3 of fat, and the Atwater cross-check on those gives 592 calories — within 2 percent of the summed figure, which is the level of agreement you should expect from real composition data.

Raw Weights and Cooked Weights

This is where most home calorie counts go wrong, and it is worth being precise about. A database entry for chicken breast, raw, and one for chicken breast, roasted, give different calories per 100 grams — the roasted figure is higher, because the meat lost water and the energy concentrated into less mass. Neither entry is wrong. They describe the same chicken at different moisture contents.

The rule is simply to match the weight to the entry. Weigh it raw, use the raw entry. Weigh it cooked, use the cooked entry. What you cannot do is weigh a cooked chicken breast and apply the raw figure, which understates it by around 25 percent, or weigh dry pasta and apply the cooked figure, which understates it by a factor of well over two.

Rice and pasta are the extreme cases because they gain rather than lose. A hundred grams of dry rice becomes roughly three hundred grams cooked and still contains exactly the calories it started with. If you find yourself entering a large weight of a starchy food and getting a surprisingly low total, check which entry you used. Where the Uncertainty Actually Lives

A meal total looks precise and is not. Understanding where the imprecision comes from is more useful than chasing decimal places.

Composition data itself carries variation. Published figures are averages across samples, and real foods differ by variety, season, feed, ripeness and cut. Two chicken breasts from the same shop can differ meaningfully in fat content. Labelled products carry regulatory tolerances, so the number on the packet is a permitted range rather than a measurement of the item in your hand.

Then there is what the pan keeps. Oil left in the frying pan, sauce left in the bowl and fat rendered out and poured away never reach the plate, and every one of them is counted in a naive total. For a stir-fry this is small; for a roast where a great deal of fat is discarded, it can be substantial and the total will overstate what was eaten.

Finally there is portioning. Dividing a casserole into four does not produce four identical quarters, and the difference between the biggest and smallest bowl out of a shared dish is routinely 20 percent. That is larger than most of the other errors combined, which is a good argument for treating the per-serving number as an estimate with a range rather than a figure.

Building Reusable Recipe Numbers

The most valuable thing this tool produces is not a single meal total but a per-100-gram figure for a dish you cook often. Once you know that your usual chilli is 118 calories per 100 grams, you can weigh a bowl of it and be done — no re-entering ingredients, no guessing at portions, and no dependence on how the pot was divided.

To do that reliably, weigh the empty pot before you start and the full pot at the end, so the finished weight is measured rather than estimated. Then the energy density figure is a real measurement of your recipe as you actually make it, including the oil you actually used rather than the amount the recipe suggested.

Common Mistakes to Avoid

  • Mixing raw weights with cooked composition figures — or the reverse. This single error can shift a total by 50 percent or more in starchy foods.
  • Leaving out the cooking fat — oil and butter are the densest things in most kitchens and the easiest to forget, at roughly 120 calories a tablespoon.
  • Entering per-serving figures in a per-100-gram field — the Atwater cross-check in the subtitle will usually catch this, so read it.
  • Trusting the recipe's serving count — count the portions the pan actually produced, not the number the recipe hoped for.
  • Treating the result as exact — composition variation, pan losses and uneven portioning together make a range, not a point.

Frequently Asked Questions

Is this the same as a daily calorie calculator?

No. A daily calculator estimates what a person expends over a day from height, weight, age and activity. This one adds up what is in a dish from its ingredients. They answer different questions and neither substitutes for the other.

Should I weigh food raw or cooked?

Either, as long as the composition figures match. Raw weight with raw figures, cooked weight with cooked figures. Mixing them is the most common error in home calorie counting and can shift a starchy dish by more than half.

Does cooking change the calories in food?

Cooking does not create or destroy the energy in the pan. What it changes is weight, mostly through water lost or absorbed, so calories per 100 grams move while the total stays put. Fat that renders out and is poured away is the exception, because it leaves the dish.

Why does the Atwater cross-check not match exactly?

Because published calorie figures are not always calculated from the same sample as the macronutrient figures, and some foods use modified factors. Agreement within a few percent is normal. A large gap usually means a data entry error rather than a real discrepancy.

How do I count oil that stays in the pan?

You cannot measure it precisely, so estimate. If a visible film of oil is left behind, entering perhaps two thirds of what you poured in is closer to the truth than entering all of it. The result is a range either way.

What is energy density and why does it matter?

Calories per 100 grams of the finished dish. It is the most reusable number this tool produces, because once you know it you can weigh a bowl of your own recipe instead of re-entering every ingredient.

Where should I get the per-100-gram figures?

The packet for branded products, and a composition database such as USDA FoodData Central for raw ingredients. Note whether the entry is for the raw or the cooked form, since the same food appears as both.

How accurate is a home meal calorie total?

Realistically within perhaps ten to twenty percent when the weighing is careful, and worse when portions are shared from a dish. Composition varies between samples, labels carry tolerances, and dividing a pan into equal servings is harder than it looks.
