A 5/3/1 workout calculator does one job: it takes a single number, the training max, and expands it into the twelve working sets and twelve warm-up sets of a four-week cycle, rounded to weights you can actually load. The programme's arithmetic is deliberately simple, but doing it by hand for four lifts across four weeks is twenty-four multiplications and twenty-four roundings, every cycle, which is exactly the kind of thing a page should do for you.

What This 5/3/1 Calculator Does

It applies Jim Wendler's published percentage scheme. Every working weight in 5/3/1 is a percentage of a training max, not of a true one-rep max, and that distinction is the single most important thing about the programme.

The training max is a deliberately conservative figure — originally 90% of a tested 1RM, and in later writing often 85% — chosen so that the prescribed sets are always achievable. Wendler's own guidance on the 5/3/1 philosophy for beginners is explicit that you should err on the side of too light. Everything below follows from that one choice.

The page outputs, for the week you select: three warm-up sets, the three working sets with their prescribed rep targets, the plate loading for each side of the bar, and an estimated one-rep max implied by the reps you managed on the final AMRAP set. The bars compare the top set across all four weeks so you can see the shape of the cycle at a glance.

How to Use It

  1. Enter a real max, or a training max you already trust. A tested single is best; a heavy set of five converted with the one-rep max calculator is fine. A number you once hit on a good day two years ago is not.
  2. Pick the training max percentage. 90% is the original. 85% is the later and more forgiving figure, and it is the one most people are better served by. 80% is for coming back from a layoff or an injury.
  3. Set the rounding to match your plates. If your smallest pair is 1.25 kg, round to 2.5. If you only have 2.5 kg plates, round to 5. Rounding to a weight you cannot load is a calculator being clever and useless.
  4. Read the week you are actually in. The scheme is 5/5/5+, then 3/3/3+, then 5/3/1+, then a deload. The plus means the final set is taken for as many quality reps as you can manage.
  5. Enter what you got on the AMRAP. The estimated max it implies is the programme's feedback signal, and watching it over several cycles tells you more than any single session does.

The Formula: How the 5/3/1 Percentages Work

Step one — the training max. TM = 1RM × 0.90 in the original formulation, or × 0.85 in the later one. If you enter a training max directly, this step is skipped.

Step two — the working sets. Each week has three sets at fixed percentages of the training max:

Week 1 is 65%, 75% and 85% for 5, 5 and 5-or-more reps. Week 2 is 70%, 80% and 90% for 3, 3 and 3-or-more. Week 3 is 75%, 85% and 95% for 5, 3 and 1-or-more. Week 4 is a deload at 40%, 50% and 60% for 5, 5 and 5, with no AMRAP.

Step three — warm-ups. The standard warm-up is 40%, 50% and 60% of the training max for 5, 5 and 3 reps, which is the same as the deload week done as a preparation rather than a session.

Step four — rounding and loading. Each weight is rounded to your chosen increment, and the plate line is (weight − bar) ÷ 2 per side.

Step five — the AMRAP estimate. The reps achieved on the final set are converted to an implied one-rep max with the Epley relationship, 1RM ≈ w × (1 + reps ÷ 30). This is an estimate with real error at high rep counts, and it is a trend indicator rather than a measurement.

Worked example, matching the values this page loads with. A 100 kg squat one-rep max at a 90% training max gives TM = 90 kg. Week 1's sets are 0.65 × 90 = 58.5, 0.75 × 90 = 67.5 and 0.85 × 90 = 76.5, which round to the nearest 2.5 kg as 57.5, 67.5 and 77.5 kg. Week 3's are 67.5, 76.5 and 85.5, rounding to 67.5, 77.5 and 85 kg. Five reps on that 85 kg top set implies 85 × (1 + 5 ÷ 30) = 99.2 kg — essentially confirming the max you started with, which is what a well-set training max should do.

The Training Max Is the Whole Programme

If you understand only one thing about 5/3/1, make it this: the percentages are not the programme. The training max is the programme, and the percentages are just how it gets expressed.

Setting the training max too high is the single failure mode that ruins the system. The prescribed sets stop being comfortably achievable, the AMRAP sets stop producing extra reps, and the progression stalls within two cycles. Because the numbers on paper still look like progress, people usually respond by adding more weight, which makes it worse.

Setting it too low costs almost nothing. The early cycles feel easy, the AMRAP sets produce large rep numbers, and the built-in progression carries you upward anyway. Given an asymmetric penalty like that, the conservative choice is not caution — it is the correct answer.

The standard progression is to add a small fixed amount to the training max at the end of each cycle: typically 2.5 kg or 5 lb for upper-body lifts and 5 kg or 10 lb for lower-body lifts. That is deliberately slower than most people want, and it is slower than most people can sustain, which is the point.

What the Plus Set Is Actually For

The final set of weeks 1 to 3 carries a plus sign, and it is the only autoregulated element in an otherwise fixed programme.

It serves two purposes. It provides the extra volume and intensity that drive adaptation, since three fixed sets at moderate percentages would not be enough stimulus on their own. And it acts as a measurement: the number of reps you achieve at a known percentage is direct feedback on whether the training max is set correctly and whether you are recovering.

The failure mode is treating it as a maximum-effort set every week. Reps taken past the point where form degrades add fatigue rather than stimulus, and because 5/3/1 runs the same lifts week after week, that fatigue arrives with interest. Stopping one or two reps short of technical failure is the conventional guidance, and it costs very little in adaptation.

Weeks where the plus set produces fewer reps than usual are information, not failure. Sleep, food, stress and accumulated fatigue all show up there before they show up anywhere else.

Rounding, Plates and Why Small Increments Matter

The percentages produce numbers like 58.5 kg that no barbell can hold, so every 5/3/1 spreadsheet has a rounding rule, and the rule quietly changes the programme.

If your smallest pair of plates is 2.5 kg, your effective increment is 5 kg and a 58.5 kg prescription becomes 60 kg — a 2.6% error upward, on a warm-up. On a top set at 95%, the same rounding can push you above your intended intensity at exactly the point where you can least afford it. Fractional plates of 0.5 or 1.25 kg are the cheapest possible fix, and they matter most on the overhead press, where a 2.5 kg jump can be five per cent of the working weight.

The default here rounds to the nearest 2.5, which assumes a pair of 1.25 kg plates. Change it to match what is actually on your rack rather than what you wish were there.

What This Page Does Not Decide

The 5/3/1 main work is one part of a training session, and the parts this page leaves out are the parts where the programme has the most variation.

Assistance work is not prescribed here. Wendler's templates differ enormously in what follows the main sets — from a handful of accessory movements to full supplemental work at the first set's weight — and the choice depends on your schedule, recovery and goals.

Nor is scheduling. Four lifts across four weeks can be run on three or four training days, and which layout suits you is a practical question rather than a mathematical one.

Common Mistakes to Avoid

  • Using your one-rep max as your training max — every percentage in the programme assumes a training max that is 85 to 90 per cent of a true single, and skipping that step makes every set roughly one gear too heavy.
  • Taking every plus set to absolute failure — the extra reps past form breakdown add fatigue rather than adaptation, and the programme repeats the same lifts every week.
  • Raising the training max because the sets felt easy — they are supposed to feel easy early. The built-in cycle-to-cycle increase is the progression.
  • Skipping the deload week — it is the reason the three hard weeks are repeatable, and it is the first thing people cut and the last thing they should.
  • Rounding to weights you cannot load — a prescription of 58.5 kg is useless without fractional plates, and rounding up on a top set changes the intensity.
  • Treating the AMRAP estimate as a tested max — it is a rep-based estimate with real error, useful as a trend across cycles rather than a number to enter as a new 1RM.
