The micronutrient intake calculator above is a structured lookup of the Dietary Reference Intakes published by the Food and Nutrition Board of the National Academies of Sciences, Engineering, and Medicine. Pick an age, a sex and a life stage, and it returns the Recommended Dietary Allowance or Adequate Intake for fourteen vitamins and minerals, each shown next to its Tolerable Upper Intake Level. It reproduces published values; it does not generate its own.
Arb Digital publishes it because these tables are genuinely awkward to read in their original form. The reference values sit in one appendix table, the upper limits sit in a different one, vitamins and minerals are split apart, and the footnotes that make several of the numbers meaningful are printed below the fold. This page joins them up so that a reference value and its ceiling appear together, which is the only way to read either of them sensibly. It is a lookup and an explanation, not a recommendation, and nothing on this page tells any reader what to eat or take.
What This Micronutrient Intake Calculator Does
It shows the published figures for vitamins A, C, D, E, K, B6, folate and B12, and for calcium, iron, magnesium, zinc, iodine and selenium, across the life-stage bands the tables actually use: 9–13, 14–18, 19–30, 31–50, 51–70 and 71 or older, split by sex, with separate columns for pregnancy and lactation.
Beside each reference value it shows the Tolerable Upper Intake Level for the same group, and the breakdown bars express the reference value as a share of that upper limit. That ratio is the most informative single thing on the page. For vitamin C the reference is a small fraction of the ceiling, so the two numbers barely interact. For iron and zinc the reference sits at a substantial fraction of the ceiling, and that changes how much headroom exists before the published limit.
This is a different job from our macro calculator, which splits an energy target into protein, carbohydrate and fat. Macros are measured in grams and hundreds of grams; micronutrients are measured in milligrams and micrograms, and they are governed by a separate set of reference values with an upper bound attached. The two tools answer questions that do not overlap.
How to Use It
- Enter an age. The tool maps it to the published band. Ages under 9 are not covered here, because the infant and young-child tables use a different structure with far more Adequate Intakes.
- Select sex, then life stage. Pregnancy and lactation apply to the female tables and change several values sharply, iron and iodine most of all.
- Choose a focus nutrient. The hero figure and the first three grid tiles all describe that one nutrient, while the bars keep showing all fourteen.
- Optionally enter your own daily intake. It is expressed as a plain percentage of the published reference value. It is a description of a ratio, nothing more.
- Read the reference and the upper limit together. A single number in isolation is the most common way these tables get misused.
What the Published Values Actually Mean
The tables use four distinct terms and they are not interchangeable. A Recommended Dietary Allowance (RDA) is the average daily intake estimated to meet the requirement of 97 to 98 per cent of healthy people in that group. An Adequate Intake (AI) is used where the evidence was insufficient to set an RDA; it is an observed or estimated intake level assumed to be adequate. Of the fourteen nutrients here, vitamin K is the one carried as an AI across all adult groups. The Estimated Average Requirement (EAR) is the median requirement for the group and is the figure used for assessing populations rather than individuals. The Tolerable Upper Intake Level (UL) is the highest daily intake likely to pose no risk of adverse effects for almost everyone in the group.
Two consequences follow. First, an RDA deliberately overshoots the average requirement so that it covers nearly everyone, which means most individuals need less than the RDA. It is a population reference point, not a personal target. Second, a UL is not a threshold where harm begins; it is the highest level at which the evidence supports no expected risk. Values above it have not been shown to be safe, which is a different claim from having been shown to be harmful. The reference tables and upper limits come from the Food and Nutrition Board summary appendix, which publishes the RDA and AI values for vitamins and the corresponding RDA and AI values for elements in separate tables.
The Footnotes That Change the Numbers
Four of the upper limits mean something narrower than they appear, and missing the footnote is the fastest route to misreading the table.
The vitamin A upper limit of 3,000 micrograms for adults applies to preformed vitamin A — retinol from animal foods and supplements — and not to provitamin A carotenoids from plants. Beta-carotene from food is not counted against that ceiling. The folate upper limit of 1,000 micrograms for adults applies only to synthetic folic acid from supplements and fortified foods, not to folate occurring naturally in food. The magnesium upper limit of 350 milligrams applies solely to magnesium from a pharmacological agent, which is why it sits below the reference intake for adult men — the two figures are counting completely different things and are not meant to be compared. The vitamin E upper limit applies to any supplemental form of alpha-tocopherol.
Two of the fourteen nutrients have no upper limit at all. Vitamin K and vitamin B12 have no UL because the available evidence was insufficient to set one, and the tables say so explicitly. The absence of a limit is a statement about the evidence base, not a statement that unlimited intake is fine. Where the Numbers Move Most Between Groups
Scrolling through the bands, most values are flat across adult life. A handful are not, and those are the ones worth understanding.
Iron is the widest swing in the table. It sits at 8 milligrams for adult men and for women aged 51 and over, at 18 milligrams for women aged 19 to 50, and at 27 milligrams during pregnancy. The upper limit stays at 45 milligrams throughout, so during pregnancy the reference figure occupies well over half the available range — the narrowest headroom of any nutrient here. Calcium rises from 1,000 to 1,200 milligrams for women from 51 and for men from 71, while its upper limit falls from 2,500 to 2,000 milligrams over the same span, so the gap narrows from both ends simultaneously. Vitamin D steps from 15 to 20 micrograms after age 70 for both sexes. Vitamin B6 rises modestly after 50. Iodine moves from 150 micrograms to 220 in pregnancy and 290 in lactation, the largest proportional jump in the mineral set.
Folate is the other value with an important asterisk. The adult reference of 400 micrograms of dietary folate equivalents rises to 600 during pregnancy, and the published tables carry a specific note that people capable of becoming pregnant are advised to obtain a portion of that as synthetic folic acid in addition to food folate, because of neural tube defect risk in very early pregnancy. That is a public health recommendation attached to the table, and it is a matter for an obstetric or primary care provider, not a web page. Why This Page Does Not Recommend Supplements
It would be trivial to subtract an entered intake from a reference value and print a shortfall with a suggestion attached. This page deliberately does not do that, for three reasons that are worth stating plainly.
First, self-reported intake is unreliable. Dietary recall systematically under-reports, portion estimation is poor, and nutrient content varies with soil, storage, processing and cooking. A gap computed from a recalled diet is mostly measurement noise. Second, the RDA covers 97 to 98 per cent of a healthy group, so an intake below it is not evidence of a deficiency in any individual. Deficiency is established by clinical assessment and laboratory testing, not by arithmetic on a food diary. Third, several of these nutrients have narrow headroom between the reference and the ceiling, and supplements are concentrated in a way that food is not, so the interaction between multiple products is a real question rather than a theoretical one.
What this tool can honestly do is show you the published figures for your life-stage group, both bounds together, with the footnotes that qualify them. What to do about any of it is a conversation with a qualified healthcare professional who can order tests, review medication interactions and consider your actual clinical situation.
Reading the Units Without Getting Them Wrong
Micronutrient units are a genuine trap. Vitamin A is expressed in micrograms of retinol activity equivalents (mcg RAE), which weights retinol and the various carotenoids differently, and older labels use International Units instead. Vitamin D is given here in micrograms, where 1 microgram equals 40 IU, so the adult reference of 15 micrograms is the same quantity as the 600 IU printed on most supplement labels. Vitamin E is in milligrams of alpha-tocopherol, which does not convert cleanly from IU because the natural and synthetic forms have different conversion factors. Folate is in micrograms of dietary folate equivalents, and synthetic folic acid is absorbed more efficiently than food folate, so the two are not gram-for-gram equivalent.
Before comparing any label to any table, check that both are using the same unit and the same equivalence convention. Two figures that look wildly different frequently turn out to be the same amount in different notation.
